How Much Protein Do You Need to Build Muscle After 50?
Protein after 50 had become a daily math problem for me. I was trying to eat 190 grams every day.
Why 190? Because I weigh about 190 pounds, and I had heard the familiar rule: if you want to build muscle, eat one gram of protein per pound of body weight.
It sounded simple. It also turned eating into a daily math problem. By late afternoon, I was often staring at my food log and realizing I still needed another large serving of protein just to hit the number.
Eventually I asked the question I should have asked at the beginning: Do I actually need that much protein to build muscle after 50?
The research gave me a more useful answer than the rule I had been following. For my goals, 190 grams may be more than I need. I am now testing a target of 150 grams per day—high enough to support my training, but realistic enough that I can hit it consistently.
This is not a prescription for everyone over 50. It is the reasoning behind my own experiment, and a framework you can use to have a better conversation with your doctor or a registered dietitian.
The RDA and a muscle-building target are not the same thing
The Recommended Dietary Allowance for protein is 0.8 grams per kilogram of body weight per day for adults. According to the Dietary Reference Intake tables published through the National Library of Medicine, that amount is designed to meet the needs of nearly all healthy people in a group.
At about 86 kilograms, my RDA works out to roughly 69 grams per day.
But the RDA is an adequacy target for the general population. It does not answer the narrower question I am asking: how much protein best supports gaining or preserving muscle while I am doing resistance training?
That distinction matters. Sixty-nine grams may satisfy one standard, while a higher intake may be more useful for my training goal.
What the 49-study meta-analysis found
The most useful number I found came from a systematic review and meta-analysis of 49 studies involving 1,863 people. The researchers looked at protein supplementation during resistance-training programs lasting at least six weeks.
On average, adding protein produced modest improvements in strength, muscle size, and fat-free mass. When the researchers modeled total daily protein intake, the estimated breakpoint for additional gains in fat-free mass was about 1.62 grams per kilogram per day.
That number is not a magic ceiling. The estimate had a wide confidence interval, individuals respond differently, and the studies were not a perfect match for every adult over 50. Still, it gives me a much better evidence-based starting point than simply matching grams of protein to pounds of body weight.
For me, the math looks like this:
- Body weight: about 190 pounds, or 86 kilograms
- 86 × 1.6 grams: about 138 grams of protein per day
- My practical target: 150 grams per day
That gives me a small buffer without forcing me to chase 190 grams.
Does being over 50 change the equation?
Possibly—but turning 50 is not a biological light switch.
Researchers use the term anabolic resistance to describe a reduced muscle-protein-building response to a given dose of protein or exercise as people age. A review of age-related anabolic resistance explains that the effect is influenced by several factors, including activity level, insulin resistance, inflammation, and protein intake.
Much of this research involves adults in their 60s, 70s, and beyond. That is why I am cautious about pretending there is one exact number for every person the moment they turn 50.
The practical takeaway is more straightforward: as we get older, adequate protein becomes more important, and the training stimulus still matters. The National Institute on Aging notes that strength training helps maintain strength, slow muscle loss, support daily function, and reduce fall risk.
Protein provides building material. Resistance training gives the body a reason to use it.
Can your body use more than 30 grams at a meal?
You may have heard that the body can only absorb 20 or 30 grams of protein at once and that anything beyond that is wasted.
That is too simplistic.
Your digestive system can absorb far more than 30 grams. The more useful question is how a meal affects muscle protein synthesis and how your intake is distributed across the entire day.
In a review of protein use per meal, the authors proposed about 0.4 grams per kilogram per meal across at least four meals as a practical way to reach 1.6 grams per kilogram per day. For me, 0.4 grams per kilogram works out to about 34 grams in a meal.
Again, that is not a hard cap. A dinner with 45 or 50 grams of protein is not automatically wasted. I use the number as a planning tool that keeps me from eating very little protein all day and trying to make up the entire difference at dinner.
Why protein quality and leucine matter
Not every protein source has the same amino acid profile or digestibility.
Leucine is one of the essential amino acids involved in signaling muscle protein synthesis. Foods such as dairy, eggs, meat, poultry, fish, and whey protein tend to provide all essential amino acids and are naturally rich in leucine.
Plant proteins can absolutely contribute. Depending on the source, it may help to eat a variety of plant proteins, combine complementary sources across the day, or use a slightly larger serving to obtain enough essential amino acids.
I do not want this to become another optimization trap. My priorities are:
- Eat enough total protein.
- Choose mostly high-quality, nutrient-dense foods.
- Spread protein reasonably across the day.
- Continue progressive resistance training.
If I do those four things consistently, the details become much easier to manage.
What 150 grams can look like in a normal day
A 150-gram target becomes less intimidating when I divide it across the day:
- Breakfast: 35–40 grams
- Lunch: 35–40 grams
- Snack or shake: 25–35 grams
- Dinner: 40–50 grams
That can come from ordinary foods: eggs and Greek yogurt, chicken or tuna at lunch, cottage cheese or a protein shake, and fish, lean meat, tofu, or beans at dinner.
The protein products I actually use
I try to get most of my protein from regular meals. When food alone leaves a gap, I use Rise Protein Powder in my post-workout shake. Why I chose 150 grams instead of 138
If the calculation gives me about 138 grams, why not set the target there?
Because food tracking is never perfectly precise. Portions vary. Labels round numbers. My body weight changes. A 150-gram target is easy to remember and gives me a little margin without turning every meal into a project.
Most importantly, it feels sustainable.
A theoretically perfect target that I miss every day is less useful than a well-supported target I can hit for months. That lesson applies beyond protein. How I will know whether it is working
I am treating 150 grams per day as an experiment, not a belief.
I will keep resistance training and track:
- Strength and training performance
- Body weight and body-composition trends
- How consistently I hit the protein target
- Sleep and recovery
- Relevant bloodwork with my healthcare team

If 150 grams supports progress and is easier to sustain, that is a win. If the data suggest otherwise, I can adjust.
A health note before increasing your protein
A higher-protein diet is not appropriate for everyone.
If you have chronic kidney disease or another condition that affects your nutrition needs, talk with your doctor or a registered dietitian before making a major change. The National Institute of Diabetes and Digestive and Kidney Diseases explains that people with kidney disease may need an individualized amount and mix of protein.

The bottom line
I spent too long treating one gram per pound as a law. For me, that meant chasing 190 grams of protein every day without being sure the extra effort was producing extra benefit.
The evidence points me toward a more practical approach: roughly 1.6 grams per kilogram as a research-based reference point, then adjust for the person, the goal, and what can be sustained.
For this 190-pound man trying to build muscle after 50, that means testing 150 grams per day.
Enough protein. Spread across the day. Paired with hard, progressive training. Then let the results—not the internet rule—tell me what to do next.
